Why Compound Lifts Are Non-Negotiable

If you want to build real, functional strength that translates to real life, compound movements are your answer. These multi-joint exercises recruit the most muscle mass, stimulate the greatest hormonal response, and produce the fastest strength gains.

The Big 5 Explained

1. The Squat — King of All Exercises

The squat trains your quads, hamstrings, glutes, core, and spinal erectors simultaneously. It is the single most effective movement for lower body development and total body strength.

Key Cues:

  • Feet shoulder-width apart, toes slightly out
  • Break at hips and knees simultaneously
  • Keep chest tall, core braced
  • Drive knees out over toes on the way up
  • Hit parallel or below for full muscle activation

BHB Programming: 4 sets of 4–6 reps at 80–85% 1RM for strength. 3 sets of 8–10 at 70% for hypertrophy.

2. The Deadlift — Total Body Power

No other exercise builds raw posterior chain strength like the deadlift. Hamstrings, glutes, traps, lats, and grip — everything works.

Key Cues:

  • Bar over mid-foot, hip-width stance
  • Hinge at hips, grip just outside legs
  • Chest up, lats packed, create tension before lifting
  • Push the floor away, keep bar close to body
  • Lock out hips at the top — do not hyperextend

BHB Programming: Work up to a heavy triple or double weekly. Never deadlift to failure.

3. Bench Press — Upper Body Mass Builder

The bench press is the gold standard for chest, anterior deltoid, and tricep development. Proper technique turns it from a shoulder-wrecker into a muscle-builder.

Key Cues:

  • Shoulder blades retracted and depressed — arch is OK
  • Bar path slightly diagonal (not straight up)
  • Touch chest lightly, drive bar towards face on the way up
  • Feet flat, full body tension

4. Overhead Press — Shoulder Strength & Stability

The OHP builds boulder shoulders and tests true upper body pressing strength without a bench for support.

Key Cues:

  • Bar rests on front delts at the start
  • Press bar slightly back as it passes the face
  • Lock out fully overhead, squeeze glutes throughout
  • Do not lean back excessively

5. Barbell Row — Back Thickness

A powerful back is built with rows. The barbell row develops the lats, rhomboids, traps, and rear delts — the muscles that give you that wide, powerful look.

Key Cues:

  • Hinge to roughly 45 degrees
  • Pull bar to lower sternum/upper belly
  • Lead with elbows, squeeze shoulder blades at the top
  • Control the eccentric — do not just drop the weight

How to Programme the Big 5

A simple, effective structure used at BHB:

Rotate rep ranges across mesocycles: Strength (3–5), Hypertrophy (6–12), Endurance (15+).
